A useful workout has a job before it has a pace
Half-marathon training does not require a collection of punishing sessions. It requires a small set of workouts that solve different problems without competing with one another. Easy runs let you accumulate repeatable running. Threshold work teaches you to hold a controlled, demanding rhythm. Intervals expose you to faster running in measured pieces. Long runs extend the time you can keep making sound decisions. Race-pace work rehearses the specific rhythm you hope to use for 13.1 miles. The correct pace is the one that preserves that job on the day you run it.
That last sentence matters because pace is an output, not the whole workout. A runner may cover an easy mile in 9:40 on a cool flat path and 10:25 on a warm, rolling route while producing a similar internal effort. Conversely, two runners can both run 8:00 per mile while doing completely different work: for one it is conversational; for the other it is near threshold. Start with the session purpose, select a pace range or effort guardrail, and judge the result by what happened across the entire workout—not by the fastest split.
For most recreational runners, the difficult part is not learning more workout names. It is resisting intensity creep. A medium-hard run placed between a threshold workout and a long run can erase the separation that makes both sessions useful. This guide gives you a practical system for choosing, pacing, and sequencing workouts. The examples are illustrations, not individual prescriptions. Your current frequency, recent mileage, race date, health, and recovery capacity determine whether a session belongs in your week.

The six training intensities a half-marathon runner needs to distinguish
Training labels vary among coaches and apps. These plain-language boundaries are more useful than arguing over zone names.
Recovery and easy running
Recovery running is the lightest version of running you use. Easy running covers a broader range, but it should still allow comfortable breathing and ordinary conversation. On a 1–10 rating of perceived exertion, or RPE, many runners experience this as roughly 2–4. RPE is your whole-body judgment of difficulty; it is not simply leg soreness or heart rate. Easy effort should leave you capable of repeating the duration without needing a special recovery plan.
The purpose is usable volume. If you speed up because the first mile feels slow, the run may drift into a moderate effort that costs more without solving a distinct training problem. Let pace float with hills, heat, wind, and fatigue. The relevant check is whether your breathing, posture, and next-day readiness stayed consistent with an easy day.
Steady running
Steady is quicker than easy but clearly below threshold. Conversation becomes shorter, yet the rhythm remains controlled for an extended period. It can prepare an experienced runner for sustained work without the cost of a true threshold session. It can also become the most overused intensity because it feels productive and rarely forces an immediate stop.
Use steady running deliberately—as a defined segment inside a long run, for example—not as the accidental outcome of every easy run. If your plan already contains threshold work and a demanding long run, adding steady mileage may crowd the week rather than improve it.
Half-marathon race effort
Race effort is the intensity you could plausibly sustain for the full event after specific preparation and a taper. It is not automatically the pace generated from an optimistic goal time. Early in a training block, short race-pace segments help you study rhythm and mechanics; later, longer segments can test whether the pace remains controlled under accumulated duration.
For many recreational runners, half-marathon effort sits near but below threshold. Faster runners spend less total time on the course, so the relationship differs. That is why a fixed heart-rate percentage or one universal RPE cannot define it precisely. Use a recent performance estimate, then confirm it through repeatable workouts and honest recovery.
Threshold work
Threshold is a boundary region, not one magical pace. In practical training language, it describes a hard but controlled intensity you can accumulate in sustained blocks without the rapid unraveling of a short race. Breathing is strong and speech is limited to a few words. RPE often rises toward 7–8 during the later part of a properly paced block.
Researchers use several related laboratory markers—lactate threshold, maximal lactate steady state, and ventilatory thresholds—which are not interchangeable. A recreational runner does not need a blood-lactate meter to train well. You do need restraint: threshold repetitions should be similar, form should remain stable, and the final segment should not require a sprint to rescue the average.
Intervals
An interval workout alternates faster work with a recovery interval. The recovery interval is the planned easy jogging, walking, or standing time between repetitions; it changes what speed you can repeat and how much fatigue accumulates. Work segments for half-marathon support commonly last about two to five minutes, but the correct design depends on experience and purpose.
Intervals are not synonymous with all-out sprints. Fast repetitions should be even enough that the first does not sabotage the fifth. A runner who turns every repetition into a race changes the workout from controlled aerobic support to survival practice, usually with a larger recovery cost.
Strides and short hills
Strides are brief, smooth accelerations—often 15–25 seconds—with generous easy recovery. They let you practice relaxed speed without accumulating the sustained strain of an interval session. Short hills can serve a similar coordination purpose when run with good posture and full control.
These are preparation tools, not fitness tests. Finish each repetition before tension takes over. Newer runners can use four strides after an easy run for several weeks before considering a formal interval workout.

Pace range, RPE, heart rate, and talk test are different instruments
A pace range is a bounded target rather than a single split. If a calculator suggests threshold work around 8:05–8:20 per mile, the range acknowledges normal variation and gives you room to settle. On flat ground in familiar weather, pace provides immediate feedback. On hills or in heat, it can become misleading because the cost of the same speed changes. Avoid treating the fast edge as the “real” target and the slow edge as failure. The range exists so you can protect the purpose.
RPE translates all available information—breathing, muscular strain, heat, terrain, and fatigue—into a 1–10 difficulty judgment. Research supports perceived exertion as useful, but not perfectly interchangeable with physiological measures. Calibrate it through repetition: record what a controlled easy run, threshold block, and race feel like. A score without shared context is vague; “RPE 7, breathing deep but stable, could complete one more block” is actionable.
Heart rate shows an internal response, but it lags when intensity changes. It is often more helpful during continuous easy or steady running than during short repetitions. Pace reacts instantly, while heart rate may take several minutes to approach the load. The talk test is cruder but useful: full conversational sentences suggest a different intensity from replies limited to two or three words. Use at least two signals. When they disagree, investigate conditions instead of forcing one number to win.
Build one workout from purpose to cooldown

Write the purpose in one sentence
Example: accumulate 20–25 minutes of controlled threshold work while keeping every segment repeatable. If the sentence says only “run hard,” the workout is not designed yet.

Choose a format that fits your current control
A continuous 25-minute tempo and five 5-minute threshold repetitions do not demand the same pacing skill. Use shorter blocks when you are learning the effort or running on variable terrain.

Set an effort guardrail
Pair a pace range with an RPE, breathing, or form cue. For example: stay within the range only while breathing remains deep but stable and shoulders stay relaxed.

Define recovery before you start
Specify time, movement, and purpose: 90 seconds of very easy jogging to regain control without becoming fully fresh. Do not improvise shorter recoveries because the first repetition felt good.

Include warm-up and cooldown distance
A demanding session begins with easy running long enough for breathing and stride to settle. The cooldown is easy transition time, not a requirement to hit extra mileage when you are depleted.

End or shorten the set if pace falls substantially at the same effort, form becomes forced, discomfort changes your gait, or you need to race a repetition to stay on target.

The next easy run, sleep, and long-run quality help grade the workout. Hitting the splits but losing the rest of the week is not a successful session.
Four example sessions and the runners they suit
These sessions demonstrate structure. They assume a healthy runner with an established easy-running base; reduce volume, replace work with easy running, or skip the session when that assumption does not fit.
Introductory controlled fartlek
Teach the transition from easy to purposeful running without tying success to track splits.
- Structure
- 15 minutes easy; 8 × 1 minute controlled-fast with 90 seconds easy jog; 10–15 minutes easy. Keep the route flat enough to compare effort.
- Effort
- Work at RPE 6–7: quicker than steady, relaxed enough that the eighth minute resembles the second. No sprint finish.
- Recovery
- Jog slowly for 90 seconds. Begin the next repetition when breathing is controlled, not when you feel fully reset.
- Progression
- First add two repetitions. Only then consider extending each work segment to 90 seconds while keeping the same control.
Broken threshold session
Accumulate sustained controlled work while using recoveries to protect pace judgment.
- Structure
- 15–20 minutes easy plus 4 relaxed strides; 4 × 6 minutes at threshold effort; 90 seconds easy jog between; 10–15 minutes easy.
- Effort
- RPE 7 rising toward 8 late. Deep stable breathing, no early burn, and no pace chase on small inclines.
- Recovery
- Very easy continuous jog. The goal is to reset breathing and posture, not to prove recovery fitness.
- Progression
- Move to 3 × 8 minutes, then 2 × 12 minutes across separate weeks if the current session is even and recovery is ordinary.
Aerobic intervals
Practice faster rhythm and stable mechanics without all-out sprinting.
- Structure
- 20 minutes easy, drills you already know, and 4 strides; 5 × 3 minutes at roughly current 5K effort with 2 minutes easy jog; 15 minutes easy.
- Effort
- RPE 8 by the later repetitions. Fast but repeatable; the first minute should feel contained rather than urgent.
- Recovery
- Two minutes easy jogging or a jog-walk for a runner new to intervals. Preserve similar speed and form across the set.
- Progression
- Add a sixth repetition before shortening recovery. Do not add reps and run faster in the same week.
Long run with a steady finish
Practice changing rhythm after easy duration while keeping the session short of race effort.
- Structure
- 75–100 minutes total depending on established long-run duration: first 60–75 minutes easy, then 15 minutes steady, then 5–10 minutes easy.
- Effort
- Easy portion RPE 3–4; steady portion RPE 5–6 with controlled breathing. The steady segment is not a time trial.
- Recovery
- No standing recovery inside the run. Follow with an easy or rest day based on the normal plan.
- Progression
- Extend the steady portion by 5 minutes only after the total duration is already familiar. Do not extend total time and the fast finish together.
Sequence quality so one session does not borrow from the next
A workout calendar is a recovery map. The hard work is only half the design; the space around it determines whether you can use it. Many runners training three or four days per week need only one formal quality session plus a long run. Runners with more durable mileage may add a second specific element, but that does not mean two all-out days. A threshold workout Tuesday and an easy long run Saturday is a different week from intervals Tuesday and a fast-finish long run Saturday. Count the latter as two quality exposures.
Allow at least one genuinely easy or non-running day between demanding sessions, and more when your history suggests it. Avoid stacking a strength session that creates heavy soreness directly before intervals or a long run. There is no prize for fitting every workout category into seven days. Rotate emphasis: threshold one week, intervals the next, or keep threshold as the primary workout during the half-marathon-specific phase while using strides to maintain quicker mechanics.
The observational half-marathon volume study in the project sources links greater training volume and longer endurance runs with performance, but observation cannot prove a particular dose causes a result, and more volume also creates more exposure. The practical lesson is not “run as much as possible.” It is to build the amount you can repeat. A modest workout completed within a stable month usually teaches more than a heroic session followed by five compromised days.

Maya
A 42-year-old runner averaging 24–28 miles per week across four days, preparing for her third half marathon in 12 weeks.
- The decision
- Her Tuesday threshold workout begins faster than planned because she follows a quicker group. Thursday easy runs become moderate, and by Sunday she cuts the long run short. She believes she needs more endurance work.
- Recommended approach
- Keep Tuesday at four controlled 6-minute threshold blocks, run by effort when the group surges, and cap Thursday with a conversation test. Hold the long run at its current duration for two weeks before adding time.
- Why
- Maya's missing endurance is partly a sequencing problem, not proof that the long run is too short. The fast Tuesday start and medium Thursday consume the recovery needed for Sunday. Reducing intensity leakage protects the session most connected to her current weakness without reducing useful weekly frequency.
How to tell whether a workout was the right difficulty
Grade the session with evidence you can observe, not with the emotional high of finishing it.
Splits were boring
Repetitions or segments stayed within a narrow range without a desperate final push. Small terrain-related variation is acceptable.
Effort rose gradually
The workout became demanding because time accumulated, not because the opening segment was reckless.
Form stayed recognizable
Shoulders, hands, and stride remained controlled. You did not need to overstride or strain to rescue pace.
The stop rule stayed unused
There was no gait-changing discomfort, large unexplained fade, dizziness, or need to negotiate one more rep.
Recovery matched the plan
Your next easy run felt broadly normal for that point in training. Mild fatigue is different from several days of disruption.
You can explain the lesson
You learned something specific—such as how threshold feels on a hill—not merely that you can suffer.
Failure modes that make reasonable workouts stop working
Treating every pace as a minimum
If the plan says 8:10–8:25, running 8:05 is not a bonus. Ranges describe acceptable execution. Start near the slower edge, settle after the first segment, and allow effort cues to decide whether the faster edge belongs today.
Turning warm-ups into pre-tests
A warm-up that drifts toward steady pace creates fatigue before the work begins. Run it slowly enough to notice breathing settle. Strides can prepare faster mechanics without converting the entire warm-up into moderate work.
Shortening recovery to look fitter
Recovery determines the session. Cutting it may slow later repetitions or turn controlled aerobic work into a different stimulus. Complete the written recovery first; modify future sessions only after reviewing the whole set.
Collecting workouts instead of progressing one
Novelty can hide whether training is working. Repeat a useful session two or three times across a block. Progress one variable—repetition count, work duration, recovery, or pace—rather than changing the entire design each week.
Using goal pace as proof of current fitness
A goal is a planning hypothesis. If race-pace work repeatedly demands threshold effort, the correction is to adjust the target or shorten the segment, not to force the pace until it becomes familiar through exhaustion.
Ignoring pain because the workout is important
Training guidance cannot diagnose symptoms. Stop when pain changes your gait, becomes sharp, or worsens as you continue, and seek qualified assessment when appropriate. Replacing one session with easy movement is not lost fitness.
Progress workout load without changing everything at once
Workout load comes from several levers: speed, work duration, repetition count, recovery duration, terrain, and placement within the week. Pulling two or three at once makes the response difficult to interpret. If you move from 4 × 5 minutes to 5 × 6 minutes and shorten recovery, you have increased total work by 50 percent while making each repetition harder to repeat. A smaller change—4 × 6 minutes with the same recovery—gives you a cleaner comparison.
Progression should also reflect training phase. Early in the block, learn rhythm through short controlled segments. In the middle, extend total time at the intended intensity. Closer to the race, favor specific pace and duration while reducing unnecessary novelty. A taper is not the moment to complete the biggest session; it reduces accumulated training load so fitness can be expressed.
Use a simple log with four fields: planned session, actual session, effort notes, and next-day response. Record conditions when they matter. Over several weeks, this reveals whether your paces are calibrated and whether a workout fits. One exceptional or poor day should not rewrite the plan. Repeated patterns should.
Let the training phase change the question your workout asks
Base: can you repeat the week?
During the early base phase, frequency and easy duration do most of the work. Strides, short hills, or a controlled fartlek can introduce quicker movement without making pace the center of the week. A runner who is still struggling to keep easy days conversational does not need a more elaborate threshold progression; the immediate skill is intensity separation.
Build: can you accumulate controlled quality?
The middle of the block is a reasonable place to extend threshold time or progress an interval format. Keep the progression legible. If four 6-minute threshold blocks become three 8-minute blocks, total work remains 24 minutes while uninterrupted duration grows. That is a specific change you can evaluate.
Specific: can you express half-marathon rhythm?
Closer to the event, race-pace segments and long-run structure can connect general fitness to the demands of 13.1 miles. Specific does not mean maximal. A session such as 3 × 12 minutes at realistic half-marathon pace inside a familiar long run teaches pace, fueling, and attention without reproducing the race. Reduce unrelated interval novelty so the week has room for this work.
Taper: can you keep familiarity while shedding fatigue?
Taper workouts preserve rhythm with less total work. Short familiar threshold or race-pace segments may remain, but the volume drops and the recovery is generous. Do not use freshening legs to chase a new workout best. The test arrives on race day.
What to do when the scheduled workout meets the wrong day
Before canceling or forcing the session, separate ordinary reluctance from evidence. Mild heaviness that improves during 15 easy minutes may still allow a reduced workout. Worsening pain, illness, severe sleep loss, or fatigue that makes easy running progressively harder argues for easy running or rest. The warm-up can be a decision window, but it should not become a contest to override clear warning signs.
Use a three-level modification. Green: complete the session as written when the warm-up settles and effort is normal. Amber: reduce total work by 20–40 percent, lengthen recovery, and keep the slower edge of the range. Red: replace with easy running, walking, or rest when control does not return or symptoms make vigorous work inappropriate. Write these options into the plan before the difficult day; pre-commitment removes the urge to negotiate with the watch.
Do not move every missed workout. If Tuesday intervals become Wednesday, Thursday threshold or a Saturday fast long run may also need to change. Preserve separation rather than preserving every item. Fitness is built by the pattern you can absorb, and deleting one quality exposure can be the decision that saves the following two.
Review the decision without moral language. “I reduced the set after the warm-up because RPE was two points above normal and easy pace kept slowing” is useful. “I was weak” is not. Specific notes help you distinguish an isolated bad day from a load pattern. If the amber or red option appears repeatedly, reduce the baseline week rather than making every workout a last-minute negotiation.

Verify the input, start at the slower end of the range, and adjust when breathing or form does not match the intended session.
- Do I need a track for half-marathon workouts?
- No. A track makes distance and pacing easy to measure, but time-based repetitions on a safe path or road work well. Choose terrain that supports the purpose: flatter for pace comparison, rolling for effort practice, and traffic-free enough that recovery and repetition timing remain predictable.
- When should I skip a scheduled workout?
- Replace it with easy running or rest when illness, unusual fatigue, worsening pain, poor sleep across several nights, or a disrupted week makes the workout's purpose unrealistic. One missed session does not need repayment. Resume with the next appropriate day rather than stacking hard work.
- How close to race day should the final hard workout be?
- There is no universal day, but the final substantial session should leave enough time for its fatigue to fade. During the taper, runners usually reduce volume while retaining small amounts of familiar intensity. Avoid novel or maximal sessions; rehearse confidence, not fitness you hope to create at the last minute.
