An interval workout divides faster running into work repetitions separated by recovery intervals. This lets you practice a quicker rhythm and accumulate time at an intensity you could not hold continuously. For a half-marathon runner, intervals are supporting work. Easy volume, threshold control, and long-run endurance still do more of the event-specific labor.
The recovery interval is the planned easy movement or rest between work bouts. It is not dead time. Its duration and intensity determine how repeatable the work can be. Short recoveries make fatigue carry forward; longer recoveries preserve speed and form. Changing recovery changes the workout even when the work repetitions stay identical.
A good set looks almost uneventful: the first repetition is contained, the middle repetitions settle, and the last resembles the first. The workout should not require an all-out final sprint or leave you unable to complete the week's long run. Research reviews find interval training can support endurance outcomes, but also show wide variation in protocols and no single optimal design for all athletes. These examples are educational formats, not guaranteed prescriptions.

Define the six variables before starting
Work duration
Two-minute and five-minute repetitions are different exposures. Shorter work supports faster rhythm; longer work demands more restraint. Choose a duration you can pace evenly before adding repetition count.
Work intensity
Use a pace range or current-race effort, never “as fast as possible.” For many aerobic interval sessions, current 3K–5K effort is a practical reference, but newer runners should begin slower and shorter. RPE may reach 8–9 late, not in the opening minute.
Repetition count
Count determines total work. Six 3-minute repetitions provide 18 work minutes. Adding two reps raises volume by one-third even if nothing else changes. That is a meaningful progression.
Recovery duration
A 60-second jog and a three-minute walk create different sessions. Write recovery in advance. Complete it rather than cutting time after an easy first rep or extending it indefinitely after starting too fast.
Recovery mode
Easy jogging maintains movement and some cardiovascular demand. Walking or standing can better preserve speed for runners new to the format. Recovery mode is a design choice, not a toughness score.
Terrain
A track provides reliable distance; a flat path supports time-based reps; hills shift the purpose toward effort and mechanics. Do not compare pace across sharply different grades. Safety and uninterrupted running matter more than precise geometry.

Warm up for the speed you plan to run
A formal interval session usually deserves 15–25 minutes of easy running. The purpose is not to accumulate fatigue. You are giving breathing, temperature, and movement time to settle. Cold weather and older or stiffer runners may prefer more time. If the body never begins to feel normal, that is information; replace the session rather than using the first repetitions as a forced warm-up.
Add only drills you already understand and four to six relaxed strides when they help you find quicker mechanics. A stride is a 15–25 second smooth acceleration with generous recovery, not a sprint. Avoid a long catalogue of unfamiliar mobility exercises on a day when the actual running already creates novelty.
Finish the warm-up near the start point with enough time to begin, but do not stand for ten minutes and cool down. The first repetition should still be deliberately conservative. Warm muscles do not make aggressive pacing correct.
Four interval sessions from introductory to specific
Use the least complex session that solves your current problem. Do not progress until the work is even and the rest of the week remains intact.
One-minute fartlek
Introduce repeated quicker running without track pressure.
- Structure
- 15 minutes easy; 8 × 1 minute controlled-fast with 90 seconds easy jog or walk; 10–15 minutes easy.
- Effort
- RPE 6–7. The final 15 seconds stay smooth; no sprint to the marker.
- Recovery
- 90 seconds easy enough to speak a sentence. Walk if jogging prevents recovery.
- Progression
- Add two repetitions, then later move to 75-second work while keeping recovery unchanged.
Three-minute aerobic repetitions
Accumulate faster aerobic work with stable mechanics.
- Structure
- 20 minutes easy plus 4 strides; 5 × 3 minutes at current 5K-like effort; 2 minutes easy jog; 15 minutes easy.
- Effort
- RPE 7 on the first, 8–9 only near the final reps. Pace varies minimally on comparable terrain.
- Recovery
- Two minutes very easy jogging; begin each rep from control, not from a sprinting roll-in.
- Progression
- Add a sixth rep before making the five faster. Keep the same recovery for comparison.
Four-minute controlled intervals
Practice longer faster segments without crossing into an unsustainable opening effort.
- Structure
- 20–25 minutes easy and strides; 4 × 4 minutes with 2:30 easy jog; 15–20 minutes easy.
- Effort
- Around current 5K effort or slightly slower for a runner new to the duration. The first minute feels held back.
- Recovery
- Two minutes thirty seconds easy. If the fourth rep requires much longer, the work pace was too fast.
- Progression
- Use 5 × 4 minutes in a later block, or 4 × 5 minutes—not both at once.
Short hill repetitions
Develop forceful but controlled uphill mechanics with pace removed from the decision.
- Structure
- 20 minutes easy; 6 × 60 seconds on a moderate hill; easy walk-jog back for 2–3 minutes; 15 minutes easy.
- Effort
- RPE 7–8, tall posture, quick compact steps. End before bounding or straining.
- Recovery
- Full easy return to the same start point. Do not race downhill.
- Progression
- Add one or two reps before choosing a longer hill. Keep grade moderate and footing safe.
Runner scenario
Scenario: Chris races the first rep and negotiates the rest
Chris
A 27-year-old runner with solid 10K speed but only three months of consistent half-marathon training.
- The decision
- For 6 × 800 meters, Chris runs the first repetition near mile-race effort, takes extra standing rest, and fades by more than 20 seconds. He then sprints the last 100 meters of rep six to finish proudly.
- Recommended approach
- Switch to 5 × 3 minutes on effort with a fixed two-minute jog. Start at a pace he believes he could repeat seven times and end every rep at the same marker range without a kick.
- Why
- The distance target encourages Chris to race the clock. Time-based reps, fixed recovery, and a no-kick rule reward even aerobic work. Five controlled repetitions will support half-marathon training better than six unrelated efforts ranging from sprint to survival.
Execute an interval set without losing the purpose

Work time, effort range, rep count, recovery time, recovery movement, route, and stop rule should be decided before the warm-up.

Five errors that change the session
Running the recovery too hard
A steady recovery keeps fatigue artificially high and can slow later work. Jog at an almost comically easy pace. The workout score should come from the work segments, not the total average.
Shortening recovery after rep one
Feeling fresh early is expected. Complete the planned recovery. Shorter recovery may be a future progression after the entire set is controlled.
Adding repetitions because the last one was fast
A fast final rep may show the session was conservative, which is acceptable. Finish the written set. Progress after reviewing recovery, not during an adrenaline spike.
Using interval pace from an aspirational goal
Set pace from current representative fitness. Goal pace belongs in race-specific evaluation, not as evidence that faster interval work is deserved.
Scheduling intervals beside a demanding long run
Allow easy days between quality exposures. A long run with race-pace segments counts as hard. Reduce or rotate interval work rather than forcing both weekly.
How interval training progresses without becoming a race
Progress one lever. Six 2-minute reps can become seven reps; later, six 2:30 reps; later still, five 3-minute reps. The sequence is not mandatory, but it illustrates control. Increasing work duration, repetition count, and speed while cutting recovery produces a different and much larger dose.
Keep the same session for two or three appearances so you can compare execution. A small improvement may look like narrower pace variation, lower early urgency, or less recovery disruption—not a faster average. Reviews of interval programming note substantial heterogeneity in protocols and participant responses. That uncertainty is a reason for measured progression, not for combining every “optimal” format.
Closer to the half marathon, intervals may become less central while threshold and race-specific work take priority. Strides can retain quick coordination with lower cost. The final weeks are not a speed cram. Familiar, modest work is more useful than a novel maximal set that competes with tapering.
Modify intervals when the standard setup does not fit

Distance repetitions without split-sheet obsession
400 meters
One lap is useful for relaxed rhythm, but a half-marathon runner can easily run it at mile effort because the end is always visible. Use current 5K pace or slower for aerobic support, with enough repetitions that the set—not one lap—is the task. Check full-lap time, not instant pace.
800 meters
Two laps generally provide two to five minutes of work for recreational runners. Start the first 200 meters under control, settle through the middle, and avoid kicking the final straight. Recovery can be time-based so slower runners do not receive a fundamentally different ratio merely because the repetition takes longer.
1,000 meters or one kilometer
Kilometer repetitions make pace calculations simple and demand sustained control. Four or five may provide substantial work. They are not automatically better than three-minute reps; use them when the distance helps pacing rather than creating anxiety.
One mile
Mile repeats for half-marathon training are often closer to threshold or 10K-oriented work than classic short intervals, depending on pace and recovery. Name the intended intensity. Running repeated miles at 5K pace with short recovery is an advanced, demanding session—not a default because the race uses miles.
Place intervals in the week by counting all demanding work
A runner training four days might use Monday easy, Wednesday intervals, Friday easy, and Sunday easy long run. That structure gives the interval session two low-load days before the long run. If Sunday includes race-pace blocks, Wednesday's interval volume may need to shrink or rotate with threshold work. A named “long run” can still be a quality session.
Strength training also counts. A heavy lower-body session that produces soreness can change mechanics during fast repetitions. Place demanding strength after an interval session on the same day when appropriate for the runner, or far enough away that both can be performed well. Avoid a novel lifting workout the day before the track. The exact arrangement depends on experience, but the principle is stable: consolidate stress and protect easy space.
Group sessions deserve the same accounting. Tuesday track plus Thursday club tempo plus Saturday hills is three quality days even if only one appears in your formal plan. Choose the group's workout or the plan's workout; do not complete both because social running feels separate from training.
When intervals repeatedly damage the long run, reduce the set before assuming you lack endurance. Cut one or two reps, slow the work, or move the session earlier. If the long run still suffers, replace intervals with strides for several weeks and protect threshold or race-specific work. Half-marathon preparation does not require permanent track attendance.
Use a stop rule that is specific enough to follow

For comparable repetitions, decide that a substantial fade—such as repeatedly falling outside the planned range at the same or higher effort—ends the set. Do not use a universal number when terrain changes.

Choose one visible cue: shoulders rising, overstriding, or lateral wobble. Stop when you cannot restore it during recovery.

Hard breathing and muscular effort are expected. Sharp, worsening, or gait-changing pain is not a toughness target.

The written count is the maximum. A smooth final repetition is evidence the dose was appropriate, not permission to improvise.

Opening pace, conditions, recovery behavior, and recent training guide the correction. “Failed workout” provides no usable information.
Your next action: earn repeatability before speed
If you have not used structured speed, begin with strides for several weeks or the one-minute fartlek. If you already run consistent threshold work, choose the three-minute aerobic repetitions and set a conservative range using the VDOT training-paces guide. After the session, compare first and last pace, RPE progression, and next-day response. Repeat the format before progressing. If intervals repeatedly crowd the long run, rotate them with a controlled tempo or threshold session instead of forcing both. If you want the work placed around your specific long run and race date, use the personalized plan rather than layering these examples on top of an existing schedule.
If the workout is on a track, record lap time only after each repetition and hide instant pace. If it is on a path, use time and a consistent stretch rather than demanding exact GPS distance. The measurement method should make even execution easier. A device screen that causes surging is not providing precision; it is changing the session.
